Could One Workout a Week Be Enough? New Study Finds Surprising Fitness Benefits

For people who struggle to fit exercise into a busy week, the idea of working out just once could sound almost too good to be true.

Yet a randomized controlled trial involving 315 adults with overweight and central obesity has produced an intriguing result: a carefully structured 75-minute high-intensity interval training session performed once a week produced improvements in body fat and cardiorespiratory fitness comparable to completing the same weekly exercise across three separate sessions.

The findings, published in Nature Communications in January 2026, have renewed interest in the so-called “weekend warrior” approach to exercise—concentrating a week’s training into one or two days rather than spreading it evenly across the week.

But there is an important detail behind the headline.

This was not a quick 20-minute workout.

The once-weekly participants completed 75 minutes of HIIT in a single training day, consisting of three 25-minute interval sessions separated by 15- to 30-minute breaks.

That distinction matters when considering what the study actually means for everyday fitness and broader healthy weight management.

What the New Study Found

Researchers from the University of Hong Kong studied 315 adults with overweight and central obesity.

Participants were randomly divided into three groups:

  • A once-weekly HIIT group
  • A three-times-weekly HIIT group
  • A control group receiving health education

Each exercise group was assigned the same total amount of weekly HIIT: 75 minutes.

The difference was how that exercise was distributed.

The three-day group completed one 25-minute session on each of three days.

The once-weekly group completed three 25-minute HIIT bouts during a single day, with 15- to 30-minute recovery periods between them.

The intervention lasted 16 weeks, with assessments conducted at baseline, after the intervention and again at 32 weeks.

The researchers measured changes in body composition, waist circumference and cardiorespiratory fitness, among other outcomes.

Both Exercise Groups Lost Body Fat

At the 16-week assessment, both exercise groups had reduced their total body fat compared with the control group.

The once-weekly group had an adjusted mean difference of 0.8 kilograms less fat mass compared with the control group, while the three-times-weekly group had an adjusted mean difference of 1.0 kilogram.

The difference between the two exercise schedules was not statistically significant for the primary comparison.

In other words, within the conditions of this study, concentrating the same 75 minutes of HIIT into one weekly session appeared to work about as well for reducing fat mass as distributing it over three sessions.

That is the surprising part of the research.

Waist Measurements and Fitness Also Improved

The findings were not limited to body fat.

The researchers also reported improvements in body composition, waist circumference and cardiorespiratory fitness in both exercise groups.

This is important because fitness is about considerably more than body weight.

Each 25-minute bout consisted of four four-minute high-intensity intervals at approximately 85–95% of peak heart rate, separated by three-minute active recovery intervals.

The once-weekly group then repeated that 25-minute block two more times after substantial rest periods.

So the study demonstrates something more specific:

A full week’s worth of vigorous interval training can potentially be concentrated into one training day without losing the fat-loss and fitness benefits observed when the same volume is spread across three days.

That is different from saying that any 20-minute workout once a week will produce the same results.

The distinction is particularly important when comparing this protocol with research suggesting that you may not need a long workout. Shorter exercise sessions can still be useful, but the specific study discussed here involved a substantial 75-minute weekly training commitment.

The Participants Were Not Elite Athletes

Another important point is who took part in the trial.

The 315 participants had an average age of about 48 years and an average BMI of approximately 28.7. All had overweight and central obesity.

This makes the study particularly relevant to people who may struggle with inactivity and excess abdominal fat.

It does not mean the same training strategy has been demonstrated to produce identical results in every population.

The researchers specifically noted that the findings may not generalize to people with obesity-related metabolic complications such as type 2 diabetes, and that the participants were Chinese adults recruited in Hong Kong.

It also recommends muscle-strengthening activity involving major muscle groups on at least two days per week.

The 75-minute weekly HIIT protocol used in the study corresponds to the lower end of the WHO’s vigorous-intensity aerobic target.

However, the recommendation is about activity throughout the week, not necessarily one single workout.

And it includes strength training as a separate component.

A Once-Weekly Workout Does Not Cover Everything

Cardiovascular fitness and body-fat reduction are only parts of overall health.

A complete fitness routine can also address:

  • Muscular strength
  • Muscle mass
  • Bone health
  • Balance
  • Mobility
  • Flexibility
  • Coordination
  • Physical function

The study focused primarily on interval training and body composition rather than proving that one weekly session is sufficient for every aspect of fitness.

That distinction is particularly important for people who want to build significant muscle or maximize athletic performance.

Strength Training May Require a Different Approach

The intervention also lasted 16 weeks, so it cannot answer every question about what would happen after several years of following a once-weekly HIIT routine.

And because the once-weekly workout was highly structured and supervised, the results should not automatically be applied to any informal weekend exercise session.

One Workout Can Be a Starting Point, Not a Ceiling

The biggest lesson from the research may be more encouraging than revolutionary.

People do not necessarily need a perfect exercise schedule to begin benefiting from physical activity.

The study found that 75 minutes of structured vigorous interval training completed once a week reduced fat mass and improved fitness in adults with overweight and central obesity, with results broadly comparable to spreading the same weekly training over three sessions.

That could be valuable news for people who believe a busy schedule makes meaningful exercise impossible.

But the findings should not be interpreted as a reason to avoid movement on the other six days.

Walking, recreational activity, strength training and ordinary movement can all contribute to a healthier lifestyle, and current guidelines still recommend regular activity across the week.

The best routine is ultimately one that matches a person’s current fitness, goals, schedule and ability to maintain it safely over time.

Building a Sustainable Exercise Routine

A once-weekly HIIT session should not be viewed as a magic shortcut or a universal replacement for regular physical activity.

Instead, the study offers a useful reminder that exercise does not have to fit one rigid schedule to be worthwhile.

If time is limited, concentrating a meaningful amount of structured activity into an available day may be a practical starting point. If more time is available, spreading exercise across the week can provide additional opportunities to develop strength, mobility, endurance and physical function.

The goal is not simply to find the fewest possible workouts.

It is to find an approach that makes regular movement realistic—and then build from there.
